Search results promise an average running speed for people in their 20s, 40s, or 60s. The samples behind those charts do not agree, because “running” includes a first jog and a trained 10K, and many charts are fitness-test times rather than everyday runs. Age moves the range. It does not assign you a pace.
What actually changes with age
Maximum heart rate declines as people get older, and VO2 max tends to decline with it. A trained 50-year-old is still often faster than an untrained 25-year-old. Sex, terrain, heat, and how many years someone has run matter as much as the decade printed on the chart.
Use the bands below as easy-run planning ranges for people who run a few times a week. They are coaching ranges, rounded on purpose. They are not measured averages from one study, and trained runners are often faster.
| Age | Easy pace, min/km | Easy pace, min/mile | Rough speed |
|---|---|---|---|
| 20–29 | 5:45–7:00 | 9:15–11:16 | 8.5–10.5 km/h |
| 30–39 | 6:00–7:15 | 9:39–11:40 | 8–10 km/h |
| 40–49 | 6:15–7:45 | 10:03–12:28 | 7.5–9.5 km/h |
| 50–59 | 6:45–8:15 | 10:52–13:17 | 7–9 km/h |
| 60+ | 7:15–9:00 | 11:40–14:29 | 6.5–8.5 km/h |
Convert any cell with the running speed calculator. A 7:00/km easy run is 8.6 km/h, whatever the row says.
Race pace is a different column
An easy pace is not a 5K pace. A 30:00 5K is 6:00/km at any age. Whether that is fast depends on who is running it. The 5K pace calculator gives the pace. It does not grade it. Race-distance planning ranges are in average running pace by age and distance.
If you want a personal benchmark, race the same distance twice, a few months apart, or compare a recent result with the pace calculator. Beating your own easy pace at the same effort is the comparison that survives a bad chart.
How to use a band without chasing it
Pick the row for your age only as a starting easy pace if you do not have a recent run to copy. Stay at the slower end in heat, on hills, and in the first month back. If you cannot speak a sentence, you are not in the easy band, even when the watch matches the table.
What counts as a good pace is the distance-by-distance version of this question. Pace versus speed is the unit conversion if the chart you found was in mph.
